It can feel like a “soft” core, less stability when lifting and exercising, or a bulge along the midline when engaging your core. Here's practical guidance on exercises and progression, so you can train your core more controlled and calmly.

    Diastasis recti in men: symptoms and signs

    You don't need to "feel an opening" for it to affect your training. Instead, look for functional signs:

    • Bulging or "tenting" on the abdomen during situps, leg lifts, or heavy lifting (often called doming/coning)
    • Feeling of lack of control in the abdomen, especially during pressure and exertion
    • Fatigue in the lower back/hips because the core is not cooperating optimally

    The most important thing is not the measurement of a possible gap, but how you can create tension and support around the midline without pushing it outwards.

    Diastasis test for men (simple self-test at home)

    A simple self-test can provide an indication, but it cannot stand alone as a diagnosis.

    How to do it

    1. Lie on your back with bent knees and feet on the floor.
    2. Place 2-3 fingers horizontally just above your belly button (you can also test at and below the belly button).
    3. Lift your head and shoulders slightly, like a small crunch, and feel along the midline.
    4. Note if you feel a distinct "groove" and if your stomach bulges simultaneously.

    If the test causes doubt or you have pain, it makes good sense to have a professional (e.g., a physiotherapist) assess your core function.

    Diastasis recti exercises for men (beginner level with pressure control)

    The goal initially is to train control, breathing, and cooperation between the pelvic floor, deep abdominal muscles, and spinal stabilizers.

    Three exercises you can start with

    • 360-degree breathing with exhale engagement: Breathe into your sides and back. On exhalation, gently engage around your waist, as if zipping up from the bottom. 5-8 calm breaths.
    • Dead bug (easy version): Keep your lower back neutral. Slowly move one heel away from your body and back. Stop if the midline bulges. 6-10 repetitions per side.
    • Kneeling side plank: Focus on "lifting" the side of your body and keeping your ribs stable. 10-20 seconds per side, 2-3 rounds.

    It's better to train short and often than hard and rarely, especially if you have previously pushed through abdominal bulging.

    What not to train with diastasis (men)

    Many can return to most activities over time, but for a period, it may be wise to reduce exercises that typically significantly increase intra-abdominal pressure, especially if they cause doming:

    • Heavy situps and aggressive crunch variations
    • Leg lifts and "hollow holds" if you cannot keep the midline flat
    • Very heavy lifting without controlled exhalation and bracing

    Use doming as a practical "stop sign": if your stomach bulges along the midline, the exercise is likely too heavy or too early right now.

    Core training for diastasis recti in men (progression and next steps)

    Once you can keep the midline calmer, you can gradually build up with:

    • Farmer's carry (light load, focus on exhalation at the start)
    • Cable or resistance band press (anti-rotation/Pallof press)
    • Hinge patterns such as light RDL with focus on breathing and stability
